Weight Loss Exercises for Women: A Weekly Plan for Beginners
The best weight loss exercise is the one you will keep doing. For most women, that means a simple weekly mix of three things:
- Cardio you enjoy (walking, dancing, cycling) to burn calories.
- Strength training to build and keep muscle, which helps your body use energy.
- Flexibility and recovery (yoga, stretching) so you stay consistent without injury.
Below are the most useful exercises in each group and a 4-week beginner plan you can follow at home.
How much exercise do you need?
The WHO recommends adults do 150-300 minutes of moderate activity each week (like brisk walking), or 75-150 minutes of vigorous activity, plus muscle-strengthening on 2 or more days. For weight loss, the higher end of that range, alongside a sensible diet, tends to work better.
That sounds like a lot, but 30-45 minutes on most days gets you there.
Best cardio exercises for weight loss
| Exercise | Why it works | Good for |
|---|---|---|
| Brisk walking | Easy to start, low injury risk | Beginners, any age |
| Dance workouts (Zumba, Bhangra, Bollywood) | Fun, high calorie burn, easy to stick with | People who get bored easily |
| Cycling (outdoor or stationary) | Low impact on knees | Heavier bodies, knee concerns |
| Skipping | High burn in short time | Intermediate fitness |
| Stair climbing | Builds leg strength too | Busy schedules |
| Swimming | Full body, joint-friendly | Joint pain |
Dance is one of the easiest ways to get consistent cardio. See our guide to dance workouts for weight loss.
Best strength exercises for women
Many women skip strength training for fear of "bulking up." That will not happen from normal training. Strength work helps you keep muscle while losing fat, improves shape and protects bones and joints as you age.
Start with bodyweight, then add dumbbells or water bottles:
- Squats - legs and glutes
- Lunges (forward or reverse) - legs and balance
- Glute bridges - glutes and lower back
- Push-ups (wall, knee or full) - chest, arms, core
- Bent-over rows with bottles or dumbbells - upper back and arms
- Plank - core
- Step-ups on a sturdy stair - legs and heart rate
Do 2-3 sets of 10-15 reps of each.
Flexibility and recovery
Yoga and stretching do not burn as much as cardio, but they reduce stiffness, help with stress and make it easier to keep going. Try HobFit yoga classes or 10 minutes of stretching after each workout.
4-week beginner weight loss exercise plan
| Day | Week 1-2 | Week 3-4 |
|---|---|---|
| Mon | 30-min brisk walk | 40-min brisk walk |
| Tue | Strength circuit (2 rounds) | Strength circuit (3 rounds) |
| Wed | 30-min dance workout | 40-min dance workout |
| Thu | Yoga or stretching (20 min) | Yoga (30 min) |
| Fri | Strength circuit (2 rounds) | Strength circuit (3 rounds) |
| Sat | 30-min walk or cycling | 20-min home HIIT/belly fat routine + 20-min walk |
| Sun | Rest or easy walk | Rest or easy walk |
Strength circuit: squats, knee push-ups, glute bridges, bottle rows, plank (30 seconds). Rest 1 minute between rounds.
After 4 weeks, increase time, add weights, or try a new class.
Exercise is only half of it
You cannot out-exercise a poor diet. A 30-minute walk might burn roughly what's in a couple of biscuits and a sweet chai. Pair your plan with balanced meals: protein and vegetables at each meal, measured roti and rice, fewer sugary drinks and fried snacks. See our weight-loss diet plan for women.
Sleep matters too. Poor sleep increases hunger and makes workouts feel harder.
Special situations
- PCOS: Regular exercise helps with insulin resistance and mood. See exercise for PCOS.
- Hypothyroidism: Start gently and build up as your energy improves with treatment.
- After pregnancy: Get medical clearance first, and start with pelvic floor and gentle core rebuilding.
- Knee or back pain: Choose low-impact options (cycling, swimming, walking) and get guidance from a professional.
Frequently asked questions
Which exercise is best for weight loss for women?
A mix of cardio and strength training works best. Choose cardio you enjoy so you stick with it.
Can I lose weight with home workouts only?
Yes. Bodyweight strength exercises, dance workouts and brisk walking can all be done at home or nearby. See our home workout for women.
How fast will I lose weight with exercise?
It varies. Steady, gradual loss is safer and easier to keep off. Focus on building the habit for the first month.
Is walking enough to lose weight?
Walking helps and is a great start. Adding strength training twice a week gives better results for body shape and long-term weight control.
Should I exercise every day?
Some movement daily is good, but include at least one rest or easy day each week to recover.
