Before you start

  • Warm up for 3-4 minutes: march on the spot, arm circles, gentle side bends.

Round A: Get your heart rate up

  2. Squats - feet hip-width apart, sit back like into a chair, stand tall.
  3. Standing knee-to-elbow - bring opposite knee and elbow toward each other, alternate sides.
  4. Step jacks - step one foot out to the side while raising arms, alternate. (Low-impact jumping jacks.)
  5. Reverse lunges - step back, lower gently, return. Hold a chair for balance if needed.

Round B: Strengthen your core

  1. Dead bug - lie on your back, arms up, knees bent at 90 degrees. Slowly lower opposite arm and leg, keep your lower back on the floor.
  2. Glute bridge - lie on your back, knees bent, lift hips, squeeze, lower.
  3. Plank - on forearms, from knees or toes. Keep a straight line from head to knees or heels.
  4. Bird dog - on hands and knees, extend opposite arm and leg, hold 2 seconds, switch.
  5. Mountain climbers (slow) - in a high plank, bring one knee toward the chest at a time.

Cool down with 3 minutes of stretching: child's pose, cat-cow, and a gentle standing side stretch.

How often should you do it?

Aim for 3-5 days a week. On other days, go for a brisk walk, a dance workout or a yoga session.

The WHO recommends adults get 150-300 minutes of moderate activity a week and do muscle-strengthening activity on at least 2 days. This routine counts towards both.
