7-Day Indian Diet Plan for Weight Loss (Veg, with Non-Veg Swaps)
You do not need salads three times a day or special "diet foods" to lose weight. A home-style Indian diet can work well if you get three things right: portions, protein and fewer extras like sugary drinks, fried snacks and sweets.
This 7-day plan uses everyday foods from a normal Indian kitchen. It gives a structure you can repeat and adjust. For the principles behind it, read our weight-loss diet plan for women.
Portion guide
Use your own katori (small bowl) and hand as a guide:

Most women will need more or less depending on height, activity and goals. A dietitian can set exact portions.
The 7-day plan
Every morning: 1 glass of water after waking. Chai or coffee with less or no sugar.
Day 1
- Breakfast: Vegetable poha with peanuts + 1 katori curd
- Mid-morning: 1 guava or apple
- Lunch: 2 phulkas, moong dal, lauki sabzi, cucumber salad
- Evening: Buttermilk + roasted chana
- Dinner: Paneer bhurji with capsicum, 1 phulka, sauteed beans
Day 2
- Breakfast: 2 moong dal chillas with mint chutney
- Mid-morning: 1 orange
- Lunch: 1 katori rice, rajma, cabbage sabzi, salad
- Evening: Makhana (roasted, 1 small bowl)
- Dinner: Mixed vegetable dalia khichdi + curd
Day 3
- Breakfast: 2 idlis + sambar
- Mid-morning: 1 fruit
- Lunch: 2 jowar or bajra rotis, dal tadka, bhindi sabzi
- Evening: Sprouts chaat with onion, tomato and lemon
- Dinner: Tofu or paneer tikka with grilled vegetables
Day 4
- Breakfast: Vegetable oats upma
- Mid-morning: Buttermilk
- Lunch: 2 phulkas, chole (less oil), mixed vegetable raita
- Evening: Handful of nuts (8-10)
- Dinner: Palak dal, cauliflower sabzi, 1 phulka
Day 5
- Breakfast: 2 besan chillas with vegetables + curd
- Mid-morning: 1 fruit
- Lunch: 1 katori rice, sambar, beans poriyal, salad
- Evening: Roasted chana
- Dinner: Soya chunk curry, 1 millet roti, salad
Day 6
- Breakfast: Ragi dosa with coconut-tomato chutney
- Mid-morning: Coconut water
- Lunch: 2 phulkas, kadhi, tinda or turai sabzi
- Evening: Fruit with a few nuts
- Dinner: Vegetable and dal soup + sauteed paneer
Day 7 (flexible day)
- Breakfast: 1 stuffed paratha (less oil) with curd
- Mid-morning: 1 fruit
- Lunch: Vegetable pulao (more veg, less rice) + dal + raita
- Evening: Buttermilk + sprouts
- Dinner: Light moong dal khichdi + salad
On a social meal or eating out day, pick one treat, keep the rest of the day light, and go back to the plan the next day. One meal does not undo the week.
Non-veg swaps
- Replace paneer or soya with a palm-size portion of grilled or curry chicken or fish.
- Have 2 boiled eggs or an egg bhurji at breakfast instead of chilla.
Weekly grocery list
- Grains: atta, jowar/bajra/ragi flour, rice, oats, dalia, poha
- Protein: moong, masoor, toor dal, rajma, chole, chana, sprouts, soya chunks, paneer/tofu, curd, eggs/chicken/fish (optional)
- Vegetables: lauki, bhindi, cabbage, cauliflower, beans, spinach, capsicum, tomato, onion, cucumber, carrot
- Fruits: guava, apple, orange, papaya, seasonal fruit
- Others: peanuts, nuts, makhana, roasted chana, lemon, mint
Tips to make it work
- Eat at regular times. Skipping meals often leads to overeating at night.
- Protein at every meal keeps you full longer.
- Drink water through the day. Swap packaged juices and cold drinks for water, nimbu pani (no sugar) or buttermilk.
- Walk after meals. Even 10 minutes helps.
- Sleep 7-9 hours. Poor sleep increases cravings.

Talk to your doctor or a dietitian before starting if you are pregnant or breastfeeding, have diabetes, thyroid disease, PCOS, kidney problems, take regular medicines, or have a history of eating disorders.
